The problem with counting reps
"5 × 5 at 80 percent" describes the plan, not the stimulus. On a rested day the fifth rep is crisp; on a heavy-life day it is a grinder. Same reps, very different training effect.
Velocity loss lets you specify the stimulus directly, then let the reps fall where they fall.
The velocity-loss idea
As a set progresses and fatigue accumulates, each rep moves a little slower than the one before it. The cutoff rule is simple: stop the set the moment a rep is slower than the fastest rep of that set by a defined percentage.
If your first rep moved at 0.80 m/s and your cutoff is 20 percent, the set ends the first time a rep drops below 0.64 m/s.
What each cutoff produces
- 10% velocity loss - very fresh, high-quality reps. Favors neural adaptations, power and technique retention. Typical use: in-season maintenance, taper weeks, speed work.
- 20% velocity loss - the sweet spot for most strength-focused training. Enough fatigue to drive adaptation, not enough to compromise the next session.
- 30% velocity loss - high fatigue, strong hypertrophy signal. Use sparingly; recovery cost is meaningful.
- > 40% velocity loss - approaching failure. Research suggests diminishing returns and slower recovery relative to the extra work.
Choosing a cutoff
Match the cutoff to the goal of the block:
- Power / speed emphasis - 10 percent.
- Strength emphasis - 15 to 20 percent.
- Hypertrophy emphasis - 25 to 30 percent.
- Deload week - 5 to 10 percent, low volume.
Implementation
In the ORCA app, set the exercise, the load, the target number of sets and the velocity-loss threshold. During the set, the live view flashes when the current rep crosses the cutoff. You rack the bar. The set summary logs the number of reps you actually completed.
Over a training block the recorded rep counts become useful diagnostic data. Rising reps at a fixed load and cutoff means fitness is improving. Falling reps at a fixed load and cutoff means fatigue is accumulating faster than adaptation.
Common mistakes
- Underdriving the first rep. Cutoff is a percentage of the fastest rep. If you pace yourself, the whole set becomes a shorter set at a lighter effective stimulus.
- Ignoring load selection. Cutoffs work best when the first-rep velocity lives in the intended zone. Too light and the set drags on; too heavy and the set ends in two reps.
- Comparing across exercises. A 20 percent cutoff on the deadlift is not the same stimulus as a 20 percent cutoff on the bench. Rebuild expectations per lift.
